Learning it — First exposures — slow, spotted, full support.

Cast to Sole Circle Drop (Spotted)

Gymnast casts; as the hips come down she places her feet on the bar and immediately commits to a SINGLE backward drop and rotation. Coach spots the hips. Never pump the swing back and forth with feet on the bar — a sole circle is one aggressive rotation out of a cast, not a pendulum (feet slip and the swing stalls).
Look for: Cast → feet on → commit to ONE backward rotation

Sole Circle to Mat Stack (No Release)

Gymnast swings forward in sole circle grip and lands feet first on a mat stack (doesn't release to stand). Builds confidence in the swinging rotation without the pressure of the release and landing. Progress stack height down as confidence grows.
Look for: Same as underswing — feet stay ON until hips open fully

Tap Swing Entry to Sole Circle Dismount

Add a backward tap swing before moving to sole circle position. More realistic competition preparation and builds the approach amplitude. Coach spots through the first several combined reps before gymnast performs independently.

Building it — Reps and consistency once the shape is owned.

Toe-Point Hanging Holds

Hanging from bar, gymnast holds a fully pointed, squeezed, piked body position for 10 seconds. 3x6. The foot-on-bar contact in a sole circle requires total leg engagement — foot sickle or flex causes slippage. Reinforce pointed feet under load.

Box Jump Tuck Hold

Gymnast does a maximal box jump, tucks knees to chest at the top, then lands. 3x8. Develops the explosive hip flexion needed to pull feet to bar in the setup, and the coordination for the tuck-to-open pattern of the dismount.

Hollow-to-Arch Swing Conditioning

Lying on floor, gymnast rapidly alternates between hollow (posterior tilt, ribs down) and arch positions — like a bar swing. 3x15 reps. This is the fundamental bar swing conditioning pattern that underlies every sole circle, tap swing, and kip.

Polishing it — Competition-ready cleanup and connections.
